10 volleyball-specific strength exercises & workouts

By building this strength, athletes can then work on power development by maintaining safe positions when exploding through the power movements required in volleyball. There is a difference between being in shape and being in volleyball shape. Volleyball is a game of speed, agility, strength, and power.

An activation exercise to help rebuild the brain muscle connection can help it engage properly while working out. Your two feet and one hand make a triangle for your base of support. Placing your hand farther to the side, away from the foot helps with stability.

Vertical Jump Program

The godfather of all lower body strength exercises, the back squat is the most effective exercise to increase lower body strength, especially with the goal of being able to jump higher. Start with your feet inline with your hips and go for a slightly wider than shoulder width grip. Engage the core and press the barbell overhead while maintaining a neutral spine.

You might also consider getting a volleyball setting net to get some extra target practice in. Even just doing something really simple like sitting in front of a wall with a chair and setting the ball to yourself up against the wall will work wonders. Setters also need to be one of the most agile players on the court, so it’s important they develop lower body speed and explosiveness to be as effective as possible. This muscle is often weak or not activated in people and plays a vital role in your stability of your legs.

Conditioning Exercises For Volleyball

Developing strength in one leg will translate into double leg squats as well, helping someone jump off 1 foot or 2. This is a more advanced exercise than front squats and requires significant strength to come out of a deep squat position. Before attempting a single leg, master the technique and build some strength in a 2 legged squat. Power exercises are resistant or strength exercises done with speed. This means rather than how much weight or how many reps can be done, focus on how high you jump, far you throw or fast you can move. It strengthens your legs and stabilizes your ankles to reduce injury risk.

This allows you to focus on getting your form correct and gives you good feedback as to how much control you really have over the ball. Since you'll be trying to keep the ball up continuously by passing it every time it bounces back off of the wall, your success in this drill will be a good gauge of your control. If you are intending to do a lot of sets to improve conditioning it may make sense to split this workout from strength and make it a separate day’s workout.

Volleyball Exercises for Agility

The overhead press trains each of the prime movers involved in the setting motion, making it the most effective upper body strength exercise for volleyball setters. Tricep dips work the muscles on the back of your upper arms, as well as the pectoralis minor. To do a tricep dip, stand with your back to a low, flat surface such as a table or a chair. Keeping your body off of the object, place your hands on either side of your body with fingers pointing forward. With your back flat and knees bent at 90 degrees, bend your arms and lower your body toward the ground, then push yourself back up, keeping your elbows tucked tight to your sides.

T – Hands straight out to the sides, lift the hands as high as you can squeezing the shoulder blades together. Let the weight come down to the floor between reps. This will unload the spine and reduce the load you need to bring to stop and change of direction. If the knees are collapsing in as someone squats, it may be helpful to place a mini band around the knees as a reminder to use the glutes. These kinds of exercises will translate to how high someone jumps and how hard they hit. Anticipate pulling yourself into a squat to give yourself more time to catch the ball.

As well as, develop leg strength for jumping and lunging off of one leg. Will help you develop explosive power in your legs and improve your ability to jump. I believe that the mental aspect of the game isn't talked about nearly enough.

This squat requires no equipment but still effectively strengthens the knees, quadriceps, hamstrings, and hips. As with most of these exercises, the core and back are also involved. Using a jump rope is one of the most comprehensive workouts a volleyball player can do. It works the upper and lower body while encouraging good conditioning. By focusing on the exercises I’ve described above, you’ll become exceptionally proficient in all movements required of an elite setter. With the barbell jump squat, we’re again shifting from strength exercises into a power movement.

My volleyballers will become better players than they already are. I am in middleschool volleyball and the season is almost over. Also, it's important to practice saving balls after they hit the net, you have to be able to get them back up, it's easy to practice this with two people. Practice serving in your garage or shop by serving against a wall.

Because volleyball players are not running long distances in one direction. It was a good change of pace from my traditional workout for a volleyball player. Often at the USA gym, we do big lifts - such as back squats or Hex bar deadlifts - paired with lighter dynamic movements. While these movements are great, it requires more rest and recovery in between sets. You can practice your blocking skills outside by trying to jump up from a standing, slightly crouched position and touch your gutters. Also, practicing your step-cross-hop footwork will help you get set up for more blocks if you are a middle, so try to focus on that too.
